Exercise Guidelines: HHS Recommends 150 Minutes Weekly for Adults

Table Of Content

Regular physical activity is one of the most important things you can do for your health. According to the U.S. Department of Health and Human Services (HHS) Physical Activity Guidelines, adults who are physically active have a 20-30% reduced risk of dying early compared to inactive individuals.

The Official Recommendations

For substantial health benefits, adults should get:

  • 150-300 minutes of moderate-intensity aerobic activity per week, OR
  • 75-150 minutes of vigorous-intensity aerobic activity per week, OR
  • An equivalent combination of moderate and vigorous activity
  • PLUS muscle-strengthening activities 2 or more days per week

150 minutes per week equals just over 20 minutes per day, or 30 minutes five days a week. This is achievable for most people!

Moderate vs. Vigorous Activity

Understanding intensity levels helps you plan effectively:

  • Moderate: Brisk walking, water aerobics, dancing, gardening, tennis (doubles)
  • Vigorous: Running/jogging, swimming laps, cycling fast, tennis (singles), hiking uphill
  • Simple test: During moderate activity, you can talk but not sing. During vigorous activity, you can only say a few words before pausing for breath.

Health Benefits of Regular Exercise

Research consistently shows exercise helps:

  • Reduce risk of heart disease and stroke
  • Lower blood pressure and improve cholesterol
  • Prevent or manage type 2 diabetes
  • Maintain healthy weight
  • Reduce risk of certain cancers (colon, breast)
  • Strengthen bones and muscles
  • Improve mental health and mood
  • Enhance sleep quality
  • Improve cognitive function and reduce dementia risk
  • Increase longevity

Muscle-Strengthening Activities

Don’t neglect strength training—it’s important for:

  • Maintaining muscle mass (we lose 3-5% per decade after 30)
  • Bone health and osteoporosis prevention
  • Metabolic health and weight management
  • Daily functional activities
  • Fall prevention, especially in older adults

Strength Training Options

You don’t need a gym—options include:

  • Body weight exercises: Push-ups, squats, lunges, planks
  • Resistance bands: Versatile and portable
  • Free weights: Dumbbells, kettlebells
  • Weight machines: At gyms or fitness centers
  • Yoga: Many poses build strength
  • Heavy gardening: Digging, carrying

Getting Started Safely

If you’ve been inactive, start slowly:

  • Begin with 5-10 minutes of activity and gradually increase
  • Choose activities you enjoy—you’re more likely to stick with them
  • Walk more: Park farther away, take stairs, walk during lunch
  • Find an exercise buddy for accountability
  • Set realistic goals and track progress
  • Listen to your body and rest when needed

Some activity is better than none. Even small amounts of physical activity provide health benefits. Start where you are and build from there.

When to Talk to Your Doctor First

Check with your healthcare provider before starting exercise if you have:

  • Chronic conditions like heart disease, diabetes, or arthritis
  • Symptoms such as chest pain, dizziness, or shortness of breath
  • Been sedentary for a long time
  • Concerns about exercise safety
